How You Fuel
Protein first : eat it at every meal. Get 30–40g at breakfast to control hunger for hours.
Know your number : eating clean without a calorie target is guesswork. Multiply your bodyweight (lbs) by 10–12 for your daily target.
Build your plate right : protein first, then veg, then carbs, then fats.
Fix your snacks : protein + fibre only. Greek yogurt + berries. Eggs + olives. No naked carbs.
How You Move
Lift weights 3x a week : 3 full-body sessions, 40 minutes each. Add weight or reps every session.
Walk every day : 8,000+ steps. Walking meetings and post-meal walks get you there.
Train with a plan : write your exercises, sets, and weights before every session.
Walk after meals : 10 minutes after meals cuts blood sugar spikes and fat storage.
How You Recover
Protect your sleep : no food 3hrs before bed. No liquids 2hrs. No screens 1hr. Same bedtime nightly.
Have a weekend plan : one free meal per day on weekends, not a free day. Keep protein the same.
Manage your stress : 10 minutes daily. Breathing, walking, journaling, or sauna. Pick one. Protect it.
Track three numbers : bodyweight, steps, and protein. Same time. Every day.
If your career is performing but your body isn't, it's usually a systems problem.
Build the system. The results follow.
